You put the phone down an hour ago. You are wearing the amber glasses.

And your overhead lights are still on, and that is what is suppressing your melatonin.

Melatonin suppression is not driven by color. It is driven by intensity.

There is a class of cells in your retina that does not help you see. They contain melanopsin, and their only job is to report how bright the world is to your master clock.

When those cells register normal room light, they tell the suprachiasmatic nucleus it is still daytime. The pineal gland holds the melatonin back.

Amber lenses shift the color. They do almost nothing to the intensity those cells are counting.

Night Shift does the same thing. It warms the screen and leaves the brightness that suppresses you. So melatonin rises late and runs short. You fall asleep eventually, but the hormone that was supposed to run all night clocks out early.

You wake before your body finished the program. That is the grogginess that coffee only papers over.

You have done the obvious thing twice over. The glasses and the screen filter both miss the actual lever.

In a study published in the Journal of Clinical Endocrinology and Metabolism, ordinary room light before bed suppressed melatonin by more than half compared with dim light. It also shortened the time melatonin was active by about ninety minutes.

That suppression showed up in nearly everyone tested, not a sensitive minority.

The room light in that study sat under two hundred lux. That is dimmer than most kitchens and living rooms at night.

TONIGHT

In the last hour, get the room under about ten lux. In practice that means the overhead lights off and one small lamp, set low, placed below your eyeline. Dim enough that reading fine print is mildly annoying. That is roughly the threshold.

Warm bulbs are fine. Brightness is the thing to cut. Keep the glasses if you like them. They are not the variable that matters here.

The hour you spend under bright light is the ninety minutes of melatonin you lose tonight. Drop the lux and you get the whole night back.
