The melatonin you tried was up to thirty times the dose your brain can actually use. That is why it left you groggy, or never worked at all. You already know to dim the lights and protect the melatonin you make. This is about the melatonin you take.

Melatonin is not a sedative. It is a timing signal. It does not force you under the way a pill does. It tells your body that night has arrived.

It works by binding receptors in your internal clock, the ones that lower your drive to stay awake. Those receptors fill up at a tiny dose. A physiological dose is about three tenths of a milligram. That alone raises your blood melatonin to a normal nighttime level.

Take three, five, or ten milligrams and you flood far past that ceiling. The extra cannot deepen sleep, because the receptors are already full.

So the surplus just lingers. Melatonin that high is still circulating when the sun comes up. Your brain reads a night signal into the morning. You wake heavy and slow, the exact fog you took it to escape.

In a study published in the Journal of Clinical Endocrinology and Metabolism, older adults given three tenths of a milligram slept better and kept their melatonin in the nighttime range. Larger doses worked too, but left melatonin elevated into the daytime.

Across the wider evidence, melatonin's effect on falling asleep is real but modest. It helps most when your own levels are low or your timing is off, so treat it as a signal, not a sleeping pill.

TONIGHT

Take three tenths of a milligram, up to half a milligram at most, thirty to sixty minutes before you plan to sleep. Not three, not five, not ten.

Since it is a timing signal, a bigger dose does not buy deeper sleep. Chasing sedation by raising the dose is the mistake that created the grogginess.

Doses on the shelf run ten to thirty times higher, and the actual content is often inconsistent. Buy the lowest dose you can find from a brand that tests its products.

The dose you take in the last hour is either a clean night signal or a fog that follows you past sunrise. Keep it physiological, and it does the one thing it was built to do.
