The cost of the 3am trip is not the minutes you are awake. It is what the waking breaks. Your deepest sleep is not spread evenly. Slow-wave sleep, the heaviest stage, loads into the first third of the night.
Every time you surface fully, you fall back down through the lighter stages to reach it again. A bladder full enough to wake you does that, and the descent takes time you do not get back.
So the real price of the late glass is not one trip. It is a night broken into pieces, each piece shallower than a night left whole.
There is a second reason the depth matters, and here the science is younger. During deep sleep the brain appears to clear metabolic waste more freely than it does awake.
The channels that carry that fluid widen in sleep. Interrupt the deep stages and you may be interrupting that clearance too. Hold this one loosely. The clearance work was shown mostly in mice, and the human evidence is still thin.
The study behind it is Xie and colleagues, published in Science in 2013. They found the fluid space around brain cells expanded by roughly sixty percent during sleep in mice, letting waste move out faster.
It is a striking result and an animal one. Treat it as a reason to protect deep sleep, not as a proven human mechanism.

Here is the move, unchanged from before and worth repeating. Front-load your fluids earlier in the day.
Drink with dinner and in the evening, then taper. In the last hour, small sips only, enough to take a pill or wet your mouth, not a full glass. If you are thirsty in the last hour, that is fine. Wet your mouth and stop. The goal is a bladder that will not wake you at 3am, so the first, deepest hours run unbroken. Not thirst management. Continuity.

Skip this if you have any medical reason to drink at night, or a condition affecting fluid balance. For everyone else, the water is better hours earlier than it is by the bed.
